How the week is organized

Aerobic base
75% to 85% of volume at an easy pace. It's what sustains the quality days.
Intervals
800 m to 1,000 m repetitions at a hard pace, once a week, with active recovery.
Tempo or race pace
Continuous blocks of 20 to 35 minutes that teach the body to hold the target pace.
Long run
10 to 16 km. Going much beyond that steals energy from the workouts that decide the result.
Costly mistakes
- Running the long run too fast — it's about endurance, not speed.
- Training two hard days in a row without an easy day in between.
- Ignoring the taper and arriving tired on race day.
- Making up for missed workouts by piling volume into the following week.
Common questions
How many kilometers a week to run a 10K?
20 to 30 km already lets you finish 10 km comfortably. To improve your time, volume usually climbs to the 35–50 km range.
Do I need a GPS watch?
No. You can log runs manually. If you use a watch or phone, you can connect it and import everything automatically, at no cost.
How far before the race should I cut volume?
For a 10K, one to two weeks of taper is usually enough, reducing volume while keeping intensity.
